8 Weeks to More Muscle

Alternating heavy weights and high reps gives your muscles no choice but to grow.


The concept of “shocking” your muscles into growth is one of the oldest maxims in fitness—but that’s because it’s sound advice. If you’ve hit a plateau in gaining size and strength, it’s time to try this time-tested wisdom out and get into something new. I’ll show you what this means over the next eight weeks, using a classic training strategy that will jolt your body into growth.

How It Works

You’re going to spend one month training with heavy weights, low reps, and a low volume of sets. The following month, you’ll lighten the load, raise the reps, and up the sets. Heavy lifting is very draining, sending the signal that your body needs all its reserves to adapt to stress. When that stress is suddenly removed, your muscles are free to grow faster.

The program has two four-week phases, each containing four workouts.
Time Needed:
45–60 min.
How to Do It:
Alternate sets of the “A” and “B” exercises. The remaining exercises are straight sets. In Phase I, you’ll do three sets of four to six reps for each exercise and rest 90–120 seconds.




20-Minute Workout - Get Big Quick


The time you take to train doesn’t matter—the intensity does. Have only 20 minutes? No problem, as long as you’re ready for the roughest 20 minutes of your life. This workout uses some tough exercises and intensity techniques to make sure your muscles get the workout they need.
Directions
Perform the exercise pairs (marked “a” and “b”) in alternating fashion. You’ll do one set of a, rest as prescribed, then one set of b, rest, and repeat. Complete all sets for one pair and then go on to the next one.

1A Squat

Sets: 3 reps: 5–8 (as 1ó reps) rest: 60 sec.

Rest the bar along your upper back and hold it outside shoulder width. push your hips back to lower your body, pushing your knees out as you descend.

Go as low as you can while keeping the arch in your lower back. come halfway back up, descend again, and then come all the way up—that’s one rep.

1B Pullup

Sets: 3 reps: 1 isometric, 6–10 regular rest: 60 sec.

Hang from a pullup bar with your hands outside shoulder width and your palms facing away from you. pull yourself up until your chin is over the bar. Hold the top of your first rep for five seconds. lower yourself back down, and then complete 6 to 10 normal reps.

2A Back Extension w/ Dumbbell row

Sets: 2 reps: 10 rest: 0 sec.

lock your feet in a 45-degree back extension bench and make sure your hips are flush against the pad. Hold a dumbbell in each hand and bend forward at the hips. lower your body until you feel your lower back is about to round. extend your hips to raise your torso
back up, and row the weights to your sides.

3A Fat Barbell Clean and Press

Sets: 2 reps: as many as possible rest: 45–60 sec.

Use grip sleeves, such as the Grip4orce (grip4orce.com), to make the bar thicker. You can also wrap a towel around it. Grip the bar with hands at shoulder width hoisting it to shoulder level. press the bar overhead. Use a weight you can do for no more than 12 reps, and perform as many as possible each set.

3B Suspended Fall out

Sets: 2 reps: 25 rest: 45–60 sec.

Attach a suspension trainer to a sturdy object overhead and set the handles at about waist height. Hold the handles and stand behind the trainer. Keeping your core braced, allow yourself to lean forward and extend your arms—you’ll look like superman flying. Go as far as you can without your lower back sagging.


Tanji Johnson, 6x IFBB Fitness Champion


Tanji was born in Bamberg, Germany and grew up as an Army brat living her adolescence in Germany and Korea. She attended Irmo High School after her father retired and ran track & field. She was also the founder and Captain of a hip hop dance team called Irmo Divas. Her strict upbringing laid the foundation for who she is today.



She graduated from the U.S. Air Force Academy where she went through basic training, learned how to be a leader amongst her peers. She was a varsity cheerleader and a member of the cadet Honor Guard and went through several intense military programs like survival training and marine corps officer training. She earned a Bachelor of Science Degree in Humanities and commission as an Air Force officer.

As an officer, she served as an admissions officer in the minority enrollment department of the Air Force Academy and as the head cheerleading coach. Her next assignment was to Fairchild AFB in Spokane WA in 1999 where she served as an aircraft maintenance officer responsible for the management and maintenance of the KC-135 Aerial Refuelers.



Tanji separated from the Air Force and saw Fitness as an entertaining and challenging way to promote a healthy lifestyle as well as help change society's concept of a "real woman". She began competing in fitness in 1998 and then took a year off when she got deployed during Operation Allied Force. Since then, she has competed in the Fitness America Pageant, Women’s Tri-Fitness, NPC, and now IFBB. 

Her goals in the fitness industry are to minister God's grace and love through her influence and lifestyle. Tanji has been Involved in the fitness industry for over 10 years, Tanji is well known and currently ranked Top 2 in the world in IFBB Pro Fitness. She has earned 6 professional IFBB fitness titles in her career. She is a strong contender to become the next Fitness Olympia Champion, which is the most prestigious Pro Fitness competition with world-wide recognition and coverage. 

Tanji serves as a Fitness, Figure & bikini coach (over 300 women influenced) to her Save Fitness Team that she founded in 2008. She co-promotes the Vancouver Natural Bodybuilding and Tanji Johnson Fitness/Figure Classic where over 235 athletes compete from all over the northwest. She also makes appearances and endorses GASPARI NUTRITION as a sponsored athlete. She marketed the first ever Figure Posing DVD called the Art of Posing that has helped hundreds of women learn how to pose for NPC/IFBB competition. As an entertainer, Tanji performs many guest routines for Bodybuilding and Fitness competitions and is known in the industry as the Energizer Bunny!


She has been a contributing writer for Max Muscle, Natural Muscle, Faith & Fitness, NPC News, Bodybuilding.com as well as a featured model in Oxygen, Flex, Muscle & Fitness, Hers and Ironman Magazine and graced the covers of H2O and Natural Muscle magazine.

Tanji is highly respected for her Christian values and integrity in the industry. She is also known for her versatility as she runs marathons, trains cross fit, competes in IFBB Pro Fitness, stars as an American Gladiator and promotes her Tanji Enterprises clothing line and conducts business as an entrepreneur.


IFBB Bikini Pro Abbie Burrows

Abbie Burrows is a IFBB Pro bikini competitor, fitness model, and dedicated mother. After graduating with a degree in biology, as well as a minor in psychology from the University of Wyoming in 2008, Abbie moved to Denver, Colorado to pursue graduate school. She then spent a season with the Denver Dream of the LFL, where she garnered a large fanbase among LFL fans. In 2010 Abbie entered her first competition; the NPC Colorado State, with no prior training or experience and took the overall award. She then competed in the 2010 NPC Nationals two months later, where again she took first place and earned her IFBB pro card. Her third competition ever she qualified for the Olympia. Abbie has quickly made a name for herself in the fitness world and continues to impress judges in the IFBB pro circuit. Abbie currently resides in Las Vegas and trains Allen Watkins. I'm a very easy going girl, I love to have fun and I'm very spontaneous! Hence I went to visit Las Vegas and ended up staying, now I've lived there for 3 and a half years! 

I was a huge tomboy growing up, having a family full of boys and no girls will definitely do that to you but I did have my girlie side as well! I love to camp, hunt, fish, snowboard, wakeboard, skate, dance, cheer and of course work out!! There isn't any better of a high then working out, making yourself better inside and out! 

I've always loved being the center of attention even when I was an infant taking Miss Clearfield Princess when I was only 6 months old! Some of the sports I played growing up started with Soccer, baseball and then softball. I was also a competitive dancer for about 13 yrs and then cheered on an All-Star team and in Jr. High and High school. My senior year in high school I became a NCA All-American Cheerleader at our summer camp which was an awesome accomplishment! After high school I tried out and made the Utah Saints Professional Dance team. 

Now I'm the mother of a handsome 1 year old boy and have the best life out there. You attract the happiness you put out so think happy and you'll be happy!

"Born and raised in the end of the World, Patagonia Argentina, I made the change for a warmer place, currently i resides in Los Cabos, México. I was always an athlete doing different sports like volleyball, running etc.
